30 Minutes of Movement a Day: Where to Start

You do not need a gym or expensive shoes. Brisk walking is enough to lower blood pressure, steady your blood sugar and help you sleep better.

The WHO recommends that adults get 150–300 minutes of moderate-intensity activity a week — about 30 minutes a day, 5 days a week. It sounds like a lot, but breaking it into three 10-minute sessions still counts.

What counts as moderate intensity

A simple trick is the talk test: you are breathing faster than usual but can still speak a full sentence, just not sing. If you can sing comfortably while moving, pick up the pace; if you are too out of breath to speak, you are pushing too hard.

Activities that usually reach this level: brisk walking, cycling on flat ground, easy swimming, gardening, mopping the floor, dancing.

How to start and keep going

  • In the first week, just 10 minutes a day, then build up gradually
  • Attach it to something you already do: get off the bus a stop early, take the stairs, walk while you are on the phone
  • Pick a fixed time so it becomes a habit rather than depending on how you feel
  • Find a walking partner or group — what keeps people going is usually the company, not willpower

Do not forget your muscles

Twice a week, work the large muscle groups: standing up and sitting down from a chair, push-ups against a wall, lifting water bottles, rising onto your toes. From middle age onwards, muscle mass fades if it goes unused — keeping your muscles means keeping your ability to walk on your own later in life.

Older adults should add balance exercises such as standing on one leg or heel-to-toe walking, which help reduce the risk of falls.

Sitting for long stretches carries its own harm, regardless of whether you exercise. Every 30–60 minutes, stand up and move around for a few minutes.

Be careful if

If you have heart disease, have recently had a coronary procedure, have uncontrolled blood pressure, severe joint pain, or are pregnant, ask your doctor about the right level of activity before you start.

Stop exercising immediately and seek medical care if you develop chest pain, unusual shortness of breath, dizziness or an irregular heartbeat.
